WFC Runners - Thursday 31st May - St Giles Hill Drills

WFC Runners - Thursday 31st May - St Giles Hill Drills

After a couple of weeks of sprinting on the flat this week we went back to more hill sprints.

It had been a fairly dry day but unfortunately there was a short shower just before the session started.  This made the pavements a little slippery as Jo M and Philippa D found out! I was pleased to see so many faces in Abbey Gardens with 14 Fit Clubbers joining me for, what turned out to be, a very tough session!

This week we welcomed Maria to the group!  I hope the hills don't put you off coming back!!

After a warm-up we headed along to Blue Ball Hill.  Here we did the first of our reps up to the main junction.  We had a short rest and then jogged on up to Alresford Road and into the park at St Giles hill via Baring Road.  This jog in it's self was fairly tough with the hill seemingly going on FOREVER!!  Once in the park we ran into the bottom corner and here was where each of the reps started.

Each rep was to consist of one short sprint of roughly 50m up a fairly steep slope followed by a jog back down to the start and then a longer sprint of roughly 100m with a jog back to the start.  We then had a 1 min rest, before repeating this twice more (three in total).

We then went for a jog around the park, stopping for the obligatory photo at the view point, before heading back to where we started the reps.

We then repeated a further 3 reps of 50m then 100m before heading back down the hill (very tentatively) to Abbey Gardens.  Here we cooled down and headed on our merry way!

Yet again I would like to thank the group for working so hard in not ideal conditions and for being such a relentlessly positive group.

WFC Runners - Rock and Roll and Running

News

This weekend saw Lynn running in the Vitality 10,000 alongside Sir Mo Farah.  The race takes part around central London, starting on The Mall, taking in Nelsons Column, past Downing Street and the Houses of Parliament and finishing outside Buckingham Palace.  It was a hot day but that didn't stop Lynn running a course PB! Congratulations!

We also had Fran and Trish running the Newbury 10km. This race starts and finishes in the town centre and is partially on road and partially on canal tow path.  One to add to the race calendar for next year!

We also had another excellent turnout at parkrun with a large number of Fit Club runners taking part. Yet again we had PBs.  Catherine (25:10) and Jake (21:10) both bettered their recent PBs, congratulations guys!

In addition we had a Fit Clubber top of the tree at Winchester with Adam snatching the first finishers token in a rapid time of 18:20.  This completes a double for Adam, who also finished first at last week's parkrun in Leszno, Poland.  Great running Adam!

I ran at a relatively new parkrun near Reading called Prospect park (review below), we also had Jake running at Bournemouth.

Here is the consolidated report for this week:

If you ran a parkrun but do not see your name on this list, then please consider setting your parkrun club to Winchester fit Club Runners.  Do this by following the link to your profile in your results email and changing the club.  You will then start appearing.

This week's Thursday running session saw us doing sprints around the rugby and cricket pitches at North Walls Rec.  To read all about it, see the blog:  http://wfcrunners.blogspot.co.uk/2018/05/wfc-runners-thursday-24th-rugby-and.html

Liverpool Rock and Roll Half - 20th May - By Coach James

Back in January I decided to book myself in for the Liverpool Rock and Roll marathon. It seemed like a good idea at the time...5 months to train for it having already built up a good winter training base....I could have a serious pop at my marathon PB. Well that all started to unravel at the Winchester 10km where I took the first of my prat falls, damaging my ankle. I did a similar thing in March and the again in April. I also had a cough from hell which I couldn’t shake. All of that meant that in mid-April I decided to drop down to the half marathon.

Training for this progressed much better, with weekly long track sessions and a good mix of shorter, faster runs and longer slower ones. I felt good and my training indicated that I could possibly break my long standing half PB of 1:41:01. I arrived at Liverpool fit and confident.

We spent the Saturday doing touristy things, and I managed to squeeze Croxteth Hall parkrun in in the morning. It was a beautiful weekend and so we wandered the city, taking in the history. It really is a beautiful city, I’d highly recommend it if you’ve never been.

Sunday soon came around and we headed into the city once again. It was another hot day, even at the 9am start time, and this really took its toll later on. We got to the start line with about 15 minutes to spare and I lined up in corral 2. This was fairly lucky as it meant I crossed the line after only 10 mins...some of the later pens took 45 minutes!

I had some pre race snaps with Elsie and was soon called forward and I was off!! The route was a real tour of the city. It started in the docks, running along the river front. This was a slight issue for me as it was cobbled and we all know what my ankles are like! There were also speed bumps and curbs to contend with so I was cautious at first.

The route then turned into the financial district and then down into the Cavern Quarter, birth place of the Beatles. We ran along Mathew Street where the famous Cavern Club is located, which was cool.

We next headed past city hall. Here they had a Beatles cover band on the balcony belting out hits...it was ace!! Being surrounded by buildings meant that there was no wind and so it started to feel like we were being cooked as the temperature increased.

We soon found ourselves heading back along the dockside road. It was here that I could see people still crossing the line...I was already at mile 3!

The route then hit the first of the big hills as it headed up to China town. There were more bands on route and some drumming groups as well...they helped keep the tempo high! It was here that I started to think that it wasn’t going to be my day. My heart rate was higher than normal and, although I felt physically fine, my pace had started to drop. For the next few miles it was a battle to stay on PB pace...one I eventually lost.

The route headed through the picturesque parks of Princes and Sefton. The crowds were good here and the music better than in other areas. The route continued to undulate and another hill took us up past the collage that Paul and John met at and up to Penny Lane. This was the only out and back section of the course and it was good to get some hi-fives from the runners coming the other way.

I had a friend on the course (at about mile 7) who I hadn’t seen for some years and he took some photos and I gave him a sweaty hug and a slobbery kiss...which I’m sure he appreciated.

From here the course went downhill back through a park and onto the river front. Despite it being downhill I was struggling to get any kind of pace up. It was frustrating as I felt good...I just couldn’t understand it!

This started to affect my mood and by the time I got into the flat run in (miles 9-13) I was annoyed and a bit p**sed off with myself. It was a lovely stretch of the route though with the Mersey to my left and cheering supporters to my right but I was frustrated that my body wasn’t doing what my mind felt it was capable of!

As I came into the finish straight I saw Sarah and Elsie and it had obviously been too much for little Elsie who had fallen asleep. I was pleased to have finished in 1:49:21 (watch time) but felt like I had more to give. I said to Sarah that I could’ve run further but I couldn’t have run faster.

On crossing the line I was given my medal, you then went through this line of stuff which was free for the runners...bananas, water, lucozade, flavoured tea drinks, walkers crisps, haribo and a host of other items! They then made you walk for ages to collect your t-shirt only to then direct you back the way you cake for your free pint!

Being the Rock and Roll half marathon there was a huge stage with live music where you could stay and soak up the atmosphere. We sat for a while before heading into town for a well deserved lunch and then up to Anfield to see the home of the greatest football team in the world!

I would highly recommend the race. Superb organisation, lovely route, great marshals and cracking bling. They also have a full marathon, 10km, 5km and mile race. If you do two races in a weekend you get a free third medal in the shape of a guitar.

Croxteth Hall parkrun, Liverpool - 19th May - Coach James

As I was up in Liverpool for the Half I decided to run another different parkrun.  The nearest to our accommodation was Croxteth Hall. This was set in park and woodland surrounding a large country house.  It was quite surprising to find it as it wasn't in the nicest area of the city and there didn't seem to be enough space for a park of it's size.

The course itself was a one lap route starting and finishing at the front of the Hall.  It was fairly flat and went through some beautiful woodland and parkland. The paths were wide and of good condition which made it a super quick course. As I had the half the following day I took it easy and ran round in just over 30 mins.

I would highly recommend this parkrun if you are in the area.

Prospect Park parkrun, Reading - 26th May - Coach James

I was playing golf near Reading on Saturday morning and I had just about enough time to squeeze in a parkrun beforehand.  Fortunately a new one had started just down the road at Prospect Park, so I could just about make it!

Prospect park is a mixed use park to the west of Reading.  It is frequently used for cross country events, so already popular with runners. Thankfully the organisers decided not to include the big hills that are often cursed by the cross country runners!  The route was a gently undulating 2 lap route all on grass around the edge of the park.  It was a nice course which I can see being really tough in winter once it gets a little wet and muddy.

I had a good run, getting round in my fastest time since my ankle injury in late Feb.  I also finished a credible 29th out of a field of 201.  It was a great run and I managed to run back to the car, drive to the golf course, change and be on the 1st tee by 10am!  Job done.

WFC Runners - Thursday 24th - Rugby and Cricket Sprints

WFC Runners - Thursday 24th - Rugby and Cricket Sprints

As per last week, the Thursday session focussed on speed and endurance.  This was achieved by mixing short sprints with longer efforts.  The short sprints were the speed element and the longer efforts the endurance.

Despite the rain we had a cracking turn out of 14 runners meet this week.  We warmed up in Abbey Gardens before heading off to the North Walls Rec where we set-up on the corner of one of the rugby pitches.  As it had been raining all day the ground was soft underfoot which is excellent for reducing the load on ankles and knees, but can be a little slippery so care was taken!

The plan was simple.  We would run a hard effort down the long side of the rugby pitch, have a short recovery section along the short side of the rugby pitch and then another hard effort down the long side, with one last short recovery run back to the start.  Once all were back we had a 1 minute break, before repeating the activity twice more through.  The long sides were roughly 100m with roughly a 50m recovery.  This was the speed element of the workout.

Following this we headed over to the cricket pitch.  Here we ran a hard effort of the circumference of the pitch followed by a 2 minute rest.  We then repeated this.  Each lap of the cricket pitch was roughly 400m, so this added the endurance section of the run.

Once we had finished at the cricket pitch we headed back to the rugby pitch for 3 more laps of the pitch.

The session therefore consisted of 12 x 100m sprints and 2 x 400m sprints with a mix of jog recoveries and some static rests.

It was a weary, damp and slightly muddy set of runners who headed to the entrance to Winnal Moors for a cool down and stretch.

But that wasn’t all!  Following a suggestion by Emma we decided to head to The Willow Tree to exercise our drinking arms with a well-earned post-run social drink.  It was lovely to have Simon M and Elise join us, both of whom are currently injured (get well soon guys) and Catherine and Allen who were unable to make the running but came for the drink.

As ever, thank you to everyone who came and made it such an enjoyable session and get together afterwards.  It is great to see the community that we are building.

Happy running everyone!

WFC Runners - Running all over the world!

News

This weekend was another scorcher and it saw Lynn running at the Hackney Half, Roisin running the Riga (Latvia) 10km and myself running the Liverpool Rock and Roll half.

Lynn was running with a friend and ran the Hackney course in 1:56, Roisin took 4 minutes off of her time and I was aiming for a PB but fell short with a respectable 1:49.

There was also an excellent turnout at Winchester parkrun with 9 Fit Clubbers running (link to consolidated report below). If you aren’t on the list please consider adding Winchester Fit Club Runners as your parkrun club!

There were PBs for Jake, Alex, Simon B and Fran (all of whom were there on Thursday!). Congratulations guys!!

Last week’s training session was a hard sprint session on the Viaduct. Read all about it here:

This week’s session sees us return to star at Abbey Gardens. Following the session we are aiming to go to the pub for a post run drink and a chat. Please feel free to join us!

This week’s main feature is a write up of the Wings for Life run in Poland by Magda and Adam. Enjoy!

Wings for Life run – Poznan, Poland – By Magda and Adam Stachowiak

A few months back we found out we would be going to Poland for our nephew and niece's first holy communion celebrations in the middle of May.  This enabled us to sign up for the Wings for Life World Run in Poznan, Poland.  Which just so happens to be near our home town. Adam took it as an opportunity for good training before the Race to the King Ultra in June and I just wanted to run for fun.

Wings for Life World Run is so much different to other races as here the finishing line is chasing you! We all start at the same time and 30 mins after us chaser car comes to get us with steady 15km/h pace increasing by 1km/h every 10km.

Adam was preparing himself for about a marathon distance and I was hoping for 20km, which meant I needed to increase my pace from usual one. We came to Poland a week before the race and did some training runs beforehand. Adam bought himself an amazing cookbook made for runners and for the whole week he was testing it out to get the best from it before the race; breakfasts and homemade iso were amazing.

We left to get to Poznan in the morning, even though the run did not start until 1pm we had to collect our start packs and bibs. Weather was lovely but very hot and sunny, about 24 ‘C. When we arrived the venue looked peaceful but quickly started to fill up with runners. Around 12.20 we were asked to find our wave numbers (Adam was in no1 and me in no3) and stay there for a warm up. The atmosphere was amazing, we were one of 8k people taking part in Poland and much more around the world all starting at the same time.

Introduction started with warm up then got connected with official Wings for Life channel and finished off with an outstanding 8k people wave so the rest of the world could see how much fun we have out there! Sun was so high in the sky and not a single cloud - then we knew it was going to be tough. Spot on 1pm we were off. Started steady but very busy as I had too take over quite few people.  I had no idea yet how Adam was doing.

After just few kms I knew I was not doing well, event though I was keeping my pace to beat that 20km I wanted, I was losing my power and the constant sun was killing me slowly, luckily I had my hydration vest on. Then I felt hungry far too early! Race was late in the day and really didn’t want to feel too heavy, had big breakfast and then banana and an oat bar before the run but clearly not enough that day.

At about 6km I was almost giving up and I was just thinking when the catcher car would get me and honestly I was hoping to do a bit more, at least 10k. At about 8th km I was in heaven then got under a water curtain prepared for all the runners and this helped a lot. The support from people cheering and running too was amazing. Then in the crowd I spotted Andrzej Pilski - I met him through a FB page - Polish people running in the U.K. he’s a natural runner and so that day he was running bare footed.

It was about 12km and I started getting gripes too often and had to walk a bit too to soothe the pain, surprisingly, the catcher was still not there yet. I wasn’t feeling great but kept going, after 14km we could start hearing sirens, which could mean only one thing - it’s the catcher car coming to get us! We’ve started to run as fast as we could to get further distance but then at about 14.3 km my finishing line caught me. That was it, happy with the distance I managed to run as struggled from a long time, had to get to 15km mark to get a bus back to the venue place and get my medal. Found out that my friend was just few meters in front of me so could wait and go back together.

Adam had yet to call me so I knew he was still going. When I got back to the venue I felt like a winner, loads of people congratulating and clapping when crossing the ‘finishing ‘ line and getting the medal. Adam texted me too, he’d not been well all through the race and got caught at 34.5 km, which was brilliant news. As I found out later, he had unusual stomach problems, as if he had a tummy bug and had to use toilet 4 times during the run.

Overall we were very happy with the run and our results and definitely will be back next year.

WFC Runners - 17th May - Viaduct Sprints

WFC Runners - 17th May

This week the Runners met at Garnier Road car park for some more interval training.   Once again the weather was superb and the turnout excellent, with 19 eager runners joining me.

We warmed up as usual and then went for a leisurely jog along the river out to the viaduct.

When we got to the viaduct I talked the group through the session.  The plan was as follows:

- 4 x 30 second sprints, with 30 seconds recovery
- 2 x 1 minute sprints, with 1 minute recovery
- 1 x 2 minute sprint, with 2 minute recovery

All repeated twice.

The aim was to work as hard, but as consistently as possible.   The shorter reps help with building speed, whilst the longer reps help build endurance.  The relatively short recovery periods meant the session got progressively harder as it went on.

Unfortunately we lost Simon M and Shelley early on in the session due to per-existing injuries (ankle and knee respectively).

The group worked incredibly hard across the whole session and, judging by the post-run feedback, were all knackered at the end!

After we had finished the intervals we went for a gentle jog back to the car park where we cooled down and headed our separate ways.

This weekend we have Lynn running the Hackney Half marathon and I will be trying not to fall over at the Liverpool Rock and Roll Half marathon.  Whilst I'm up there I will also be visiting Croxteth hall parkrun on the Saturday.

Best of luck to Lynn and to any Fit Clubbers running anywhere over the weekend.

Happy Running!
Coach James
